How Pro Cyclists Recover After a Stage And What You Can Learn From It

If you've ever watched the Tour de France and wondered how riders manage to climb out of bed and push through another five-hour stage day after day, you're not alone. It's one of the most common questions I get asked, and the answer comes down to one thing: recovery protocols.
During my time as Head Physiotherapist for the ORICA GreenEdge Pro Cycling Team, recovery was just as important as training. What happened in the hours after each stage determined how well a rider could perform the next day. Get it right and you stay strong through three weeks of racing. Get it wrong and the body breaks down fast.
The great news is that these same recovery strategies aren't just for professionals. Whether you're training for a local gran fondo, riding the Tweed Coast trails, or just trying to feel better after a big weekend ride, these protocols are practical, accessible, and genuinely effective. Here's what we used and what I still recommend to my cycling patients today.
Compression
Compression garments improve venous return, the process by which blood is pumped back from the legs to the heart. By accelerating this process, compression helps reduce swelling in the limbs and speeds up the removal of metabolic waste products that build up during exercise.
Compression tights or socks are practical, easy to use, and can be worn around the house after a ride or race, or even to bed if you find them comfortable. They're one of the simplest and most cost-effective recovery tools available.
For more advanced compression, pneumatic compression devices such as the Recovery Pump take things further. These consist of leg sleeves connected to a compressor that applies graduated, high-grade compression of around 80mmHg in a wave-like sequence up the legs. Used for 20 to 60 minutes post-ride, pneumatic devices have been shown to positively influence a range of recovery and adaptive markers, and as an added bonus, research suggests they can also improve sleep quality and reduce snoring.
Massage
Massage was a non-negotiable part of our daily routine at ORICA GreenEdge, and for good reason. The benefits go well beyond just feeling good, though that matters too.
Physically, massage helps reduce muscle tone, improve circulation, maintain or restore joint range of motion, and reduce the risk of overuse injury, which is particularly important when you're riding every day. Psychologically, it provides an important opportunity to switch off mentally after the demands of racing, which is a recovery tool in itself.
You don't need a professional massage therapist after every ride. A foam roller or massage gun used consistently is a great starting point for most recreational cyclists.
Cold Water Immersion and Contrast Therapy
Cold water immersion is one of the most well-established recovery tools in elite sport, and we used it extensively on Tour. It works on two levels: the compression effect of water reduces swelling in the legs, and the cold temperature helps regulate body temperature and reduce inflammation.
To do it properly, aim for water between 12 and 20 degrees Celsius and submerge as much of your body as possible for 10 to 20 minutes. This can be broken into shorter plunges if needed. A bathtub, pool, or even a creek works perfectly well, no special equipment required.
Cold water immersion is particularly effective in hot conditions, either soon after finishing a ride or later in the evening after massage.
If a cold plunge isn't available, contrast therapy is a great alternative. Simply alternate your shower between hot and cold for 5 to 10 minutes, switching every minute. Always finish on cold. It's not quite as effective as full immersion but still delivers meaningful recovery benefits, and most people find it surprisingly invigorating once they get used to it.
Sleep
Of all the recovery tools available, sleep remains the most powerful and the most undervalued. This is when the body does its most important repair work. Tissue regeneration, hormonal restoration, and neural recovery all happen primarily during sleep.
It's worth noting that minor sleep disturbances don't necessarily compromise performance as dramatically as people fear. But consistently poor sleep is one of the fastest ways to derail both recovery and adaptation to training.
Here are the habits that make the biggest difference.
Start winding down about 30 minutes before you want to be asleep, and try to keep consistent sleep and wake times, even on weekends. Your body's internal clock responds well to routine.
Keep your bedroom dark, quiet, and cool. Research consistently shows that 19 to 21 degrees Celsius is the optimal temperature for sleep. If you're travelling and sleeping in an unfamiliar bed, bringing your own pillow can make a surprising difference.
Avoid screens, phone, TV and laptop, for at least an hour before bed. The blue light emitted by screens interferes with melatonin production and makes it harder to fall into deep sleep. This was one of the hardest habits to enforce on Tour, but one of the most impactful.
Avoid caffeine and other stimulants after mid-afternoon, and skip the sleeping tablets. Despite feeling like they help, sleeping tablets consistently produce poorer quality sleep than natural rest. Six hours of genuine sleep will leave you more recovered than ten hours of induced sleep.
Gentle stretching or a cool shower before bed can help signal to the body that it's time to wind down, particularly useful after a hard ride when the nervous system is still activated.
Putting It All Together
You don't need to implement all of these protocols after every ride. But building even a basic recovery routine around compression, some form of cold exposure, and good sleep hygiene will make a noticeable difference in how you feel and perform, especially if you're riding multiple days in a row.
